The advice to drink eight glasses a day has no research behind it — it appears to be a misreading of a 1945 recommendation that also noted most of that water comes from food. A body-weight baseline is a better starting point, because a 55 kg person and a 110 kg person plainly do not need the same amount.
The result is a target for drinks. Food supplies roughly a fifth of daily fluid intake on a normal diet and is deliberately not counted, so the number here is conservative rather than complete.
This is a planning figure. Actual requirements swing with sweat rate, diet, medication, altitude and health conditions. Thirst and pale urine are better minute-to-minute guides than any formula, and anyone with kidney, heart or liver conditions should follow medical advice rather than this page.
Three terms add together. A baseline proportional to body weight, an allowance for the sweat lost during exercise, and a flat allowance for a hot environment.

The 350 ml per half hour figure deserves a note. Measured sweat rates in adults range from about 300 ml an hour in cool conditions to over 2,000 ml an hour for a heavy sweater working hard in heat. The 700 ml per hour used here sits in the middle and will be too low for some people by a factor of two.
If you want a personal figure instead of a middling one, weigh yourself before and after a session without drinking. Each kilogram lost is very close to a litre of sweat, and that measurement beats every published average because it is yours.
Worked example one: 82 kg, 45 minutes of exercise, temperate. The baseline is 82 × 35 = 2,870 ml. The exercise allowance is (45 ÷ 30) × 350 = 1.5 × 350 = 525 ml. The climate allowance is zero. The total is 2,870 + 525 = 3,395 ml, or 3.40 litres.
Converted: 3,395 ÷ 236.5882365 = 14.35 US cups, 3,395 ÷ 250 = 13.58 metric cups, and 3,395 ÷ 29.5735 = 114.80 fluid ounces. The famous eight glasses would be about 1.9 litres — a little over half this figure, and less than the body-weight baseline alone.
Worked example two: the same person on a hot day. Nothing changes except the climate, which now adds 700 ml. The total becomes 2,870 + 525 + 700 = 4,095 ml, or 4.10 litres — a 20.6% increase from one environmental setting. In warm rather than hot conditions the addition is 350 ml, giving 3.75 litres.
The exercise term is worth tracking separately, because it is the one you control day to day. Every additional half hour of sweating adds 350 ml, so a two-hour session carries an allowance of 1,400 ml on its own — nearly half the baseline. That is the difference between a comfortable day and a headache at four in the afternoon.

Treat the number as a ceiling to aim under rather than a quota to force down. The healthiest pattern is steady intake across the day, roughly a glass every couple of waking hours, with more around exercise. Drinking two litres in one sitting to hit a target achieves very little, because the kidneys simply pass the excess.
Urine colour is the cheapest feedback available and it beats any formula. Pale straw means you are on track; consistently dark yellow means you are behind; completely clear all day usually means you are drinking more than you need. Vitamin supplements can turn urine bright yellow regardless of hydration, so the signal is not perfectly reliable.
Thirst deserves more credit than it gets. In healthy adults under normal conditions it is an accurate signal and it arrives well before any meaningful impairment. The exceptions matter, though: thirst blunts with age, during intense exercise, and in illness, and those are precisely the situations where a planned target helps.
All drinks count. Tea, coffee, milk and soft drinks are all mostly water, and the diuretic effect of moderate caffeine is far smaller than the fluid the drink itself supplies — a cup of coffee is a net gain. Alcohol is the genuine exception, since it suppresses the hormone that lets the kidneys conserve water.
Food matters more than most people expect. Fruit and vegetables run 80% to 95% water, and a normal mixed diet supplies something like 20% of daily fluid intake before you drink anything. Since this calculator ignores that, its figure already has a margin built in.
Five situations where the standard figure is the wrong figure.
Heavy sweating. Someone losing two litres an hour in heat needs far more than the 700 ml per hour assumed here, and needs sodium with it. Beyond about ninety minutes of hard work, plain water alone starts to dilute blood sodium rather than replace what was lost.
Medical conditions. Heart failure, kidney disease and some liver conditions come with fluid restrictions that can be well below any of these numbers. Certain medications — diuretics, lithium, some antidepressants — change requirements in both directions. Medical advice overrides this page without exception.
Pregnancy and breastfeeding. Both raise fluid needs, breastfeeding substantially so, and neither is modelled here. Published guidance adds roughly 300 ml a day in pregnancy and 700 ml while breastfeeding.
Altitude and cold. Both increase fluid loss — through faster breathing of dry air, and through a cold-induced increase in urine output — while suppressing thirst. That combination is why dehydration is common on mountains and unexpected in winter. This calculator adds nothing for either, so treat its figure as a floor in those conditions.
Drinking far too much. Overhydration is rare but real. Taking in several litres an hour, faster than the kidneys can excrete, dilutes blood sodium and causes hyponatraemia, which is dangerous. Endurance events have recorded deaths from it. If you are ever tempted to force down litres to hit a number, that is the reason not to.

A body-weight baseline of about 35 ml per kilogram is a reasonable start. At 82 kg that is 2.87 litres before exercise, rising to 3.40 litres with 45 minutes of activity.
